When you punch the clock, your training cannot depend on perfect conditions, predictable schedules, or consistently high energy. Station Quick Hits is a performance-driven strength and conditioning system designed for firefighters who need efficient, repeatable results. This is not a rigid five-day plan. It is a structured, plug-and-play system that allows you to train on shift and pick up exactly where you left off without losing mometum.

The program includes multiple simple and effective dynamic warm-ups that prepare you for both strength training and metabolic conditioning, allowing you to transition seamlessly into training regardless of time constraints or operational demands. Strength training is organized into a four-day template where the structure is set, but execution remains in your control. You are provided with over twenty primary strength movements, over twenty secondary pairing options, over twenty accessory movements, along with ten core exercises that can be performed independently or integrated into accessory work depending on your available time and intent. Along with flexibility on exercise selection, athletes will also have a variety of training methods to choose from. These methods can be applied individually or combined, creating a system that offers significant variety while maintaining clear structure and purpose. This allows you to adjust training based on your schedule, fatigue, and performance without sacrificing progression.

In addition to strength work, the program includes twenty-six metabolic conditioning sessions delivered through EMOM, AMRAP, and “for time” formats. Each session is designed to be short, targeted, and effective under fatigue, reflecting the real demands of the job and ensuring that conditioning work enhances performance rather than interfering with recovery.

When time, energy, and predictability are limited, your training must deliver results without unnecessary volume or wasted effort.
