Description

When you punch the clock, your training cannot depend on perfect conditions, predictable schedules, or consistently high energy. Station Quick Hits is a performance-driven strength and conditioning system designed specifically for firefighters who need efficient, repeatable results.

This is not a rigid five-day program. It is a structured plug-and-play system that allows you to train on shift, adapt to operational demands, and pick up exactly where you left off without losing momentum.

The program includes dynamic warm-up options designed to prepare you for both strength training and metabolic conditioning, allowing you to transition seamlessly into training. Strength work is organized into a four-day framework that provides structure while allowing complete flexibility in exercise selection and training methods.

Athletes are provided with a large exercise library consisting of primary strength movements, secondary pairings, accessory exercises, and core work that can be tailored to available equipment, recovery status, and training goals. Multiple training methods can be utilized individually or combined, creating significant variety while maintaining clear structure and progression.

To complement the strength work, the program includes twenty-six metabolic conditioning sessions utilizing EMOM, AMRAP, and For Time formats. Each conditioning session is designed to be short, effective, and reflective of the physical demands firefighters encounter on the job.

Every session is built to maximize training quality while minimizing wasted time. The goal is not to leave you exhausted—it is to leave you better prepared for the responsibilities that come with the profession.
